When you're flat, low, or stuck, the usual plan is: wait until I feel like it, then do it. That order is backwards. This planner runs it the other way — small actions first, and the mood follows. It's one of the best-evidenced things in the whole field, and one of the simplest.
Behavioural activation performs about as well as full CBT and as antidepressants for low mood — at a fraction of the training — and it doesn't need a specialist to work (COBRA trial, Lancet, 2016). The trap, and the
way out of it
Low mood shrinks your world: you do less → fewer good things happen → mood drops → you do even less. It's a downward spiral, and motivation is not the thing that breaks it. Action is. You act your way into feeling, not the reverse. Waiting to feel motivated is exactly the move that keeps the spiral turning.
Plan small activities in advance and do them whether or not you feel like it. The feeling is not a prerequisite — it's the reward that arrives afterward.
A good week has a mix — not just chores. Aim for at least one of each over the week.
An activity that connects to something you care about (family, craft, health, faith) pulls harder than a random task. Write which value each one serves.
0 = worst, 10 = best. This is the whole trick: it builds proof, in your own handwriting, that doing lifts mood — so next time the "what's the point" voice has something to argue with.
Start absurdly small. "Walk to the gate and back" beats "exercise for an hour" — because the small one actually happens, and a done small thing outperforms a planned big one every time. Shrink any step until it's too easy to refuse.

Compare the two mood columns. On how many days was the after number higher than the before? That figure — not your motivation — is the evidence. Keep the ones that lifted you and repeat them next week.
